Protein Increases The Thermic Effect Of Food
The thermic effect of food is the cost of digesting your food.
Essentially, it takes some energy to break food down, digest it, and turn it into energy. Protein has the highest cost of all the three macronutrients.
While the total effect that the thermic effect of food has on daily energy expenditure and weight loss is small, it is not meaningless and is important to note.
In one study, a high protein diet increased the thermic effect of food by roughly 6-8 kcals per hour when compared to a low protein diet, which may translate to ~50-75 calories per day .
However, not all studies show this large of an effect, and the thermic effect of protein is not likely responsible for most of its benefit, but it may be the cherry on top of adequate dietary protein during weight loss.
You can track things like the thermic effect of food, total daily energy expenditure, and macros with the NASM Weight Loss Calculator.
Health Benefits Of Protein
Protein helps to maintain body tissues, including muscles, organs, the nervous system, blood, skin, and hair. It also serves as a transport mechanism for oxygen, fats, vitamins, and minerals.
In addition, eating protein can help you manage your weight because it takes longer to digest a protein-rich meal. After consuming a meal with protein, you’re likely to feel full and satisfied longer.
Some protein foods have additional health benefits. Legumes are high in protein and fiber and contain phytochemicals that may have health benefits. Fish, such as salmon, tuna, herring, and trout, are high in protein and also omega-3 fatty acids that are essential for health.

What Is The Best Protein To Build Muscle
The best proteins to build muscle are those that contain all of the essential amino acids the building blocks for protein that the body cant make on its own which are called complete proteins.
Varying your protein sources in your diet can help assure you get a wide range of amino acids. Research shows that protein sources high in the amino acid leucine can increase muscle growth.3 Dairy foods, like whey protein, are high in leucine.
Protein Grams Per Day

You can target a specific number of protein grams per day as an alternative to the percentage approach. A straightforward way to get a range of protein grams per day is to translate the percent range into a specific protein gram range. The math is easy.
Each gram of protein contains four calories. Divide the two calorie range numbers by four. Someone who eats 2,000 calories per day should consume 200 to 700 calories from protein, or 50 to 175 grams of protein.

How Does Protein Contribute To Muscle Growth
Much of our body is made up of protein, including muscle, bones, skin, and hair. Because its function is so widespread, theres a constant turnover of proteins in our body some being broken down and some being built up .
The amount of protein we consume in our diets can influence whether were in a building or breaking down state.
Exercising causes stress on our muscles, making tiny tears or injuries in the muscle proteins that need to be repaired. Consuming more calories and protein in our diet than were breaking down provides the building blocks for our muscles to repair and gain mass over time.

Foods High In Protein
There are many different combinations of food that a person can eat to meet their protein intake requirements. For many people, a large portion of protein intake comes from meat and dairy, though it is possible to get enough protein while meeting certain dietary restrictions you might have. Generally, it is easier to meet your RDA of protein by consuming meat and dairy, but an excess of either can have a negative health impact. There are plenty of plant-based protein options, but they generally contain less protein in a given serving. Ideally, a person should consume a mixture of meat, dairy, and plant-based foods in order to meet their RDA and have a balanced diet replete with nutrients.
If possible, consuming a variety of complete proteins is recommended. A complete protein is a protein that contains a good amount of each of the nine essential amino acids required in the human diet. Examples of complete protein foods or meals include:
Meat/Dairy examples
- Hemp and chia seeds
How Many Grams Of Protein Per Meal
Once you know how many grams of protein you should eat per day, the next step is to divide that total among your meals throughout the day.
Best practices according to the research suggests that protein should be evenly distributed throughout the day, with “optimal amounts” being 0.400.55 g/kg per meal and spread across 36 meals, depending on how many times you eat per day and how many calories you need to consume to achieve your goal .
So, let’s say that you need to consume 150 grams of protein, and you choose to eat 4 meals per day.
Divide 150 grams of protein by 4, and you’ll want each meal to contain around 37 grams of protein. Now, you don’t have to consume exactly 37 grams of protein each meal some could have 30, others could have 40, etc. But as long as they’re all roughly the same, and you’re hitting your total protein intake at the end of the day, you’re good to go!

Eating 100 Grams Of Protein
Protein can come from a wide variety of sources. The main sources include eggs, cheese, legumes, poultry, meat, nuts, seafood, seeds and soy products. All of these sources of protein are healthy, although most should be consumed in moderation.
For example, the American Heart Association recommends no more than one egg per day as part of a healthy diet. Much more than that can increase your risk of diabetes and heart disease.
Some protein sources are more beneficial than others. Fatty fish are rich in protein and also contain healthy fatty acids. These fatty acids, known as omega-3 fatty acids, have been linked to a wide range of health benefits. The dietary guidelines recommend eating about 8 ounces of seafood per week.
At the end of the day, if you’re going to eat 100 grams of protein daily, the most important thing is to make sure you’re obtaining it from varied sources. Try and limit your amount of processed meats, like bacon or pate, and red meat these may increase your risk of colon cancer.
Best Sources Of Protein
Protein comes from plant and animal sources, and you can meet your protein needs with either type of protein. Plant sources are typically not considered complete proteins since they lack all of the essential amino acids. For this reason, eating a wide variety of plant-based proteins that cover all of the amino acids you need is important.

Is It Possible To Consume Too Much Protein
Its possible to consume too much of any nutrient and what our body doesnt need to burn for energy, it will store.
Our kidneys are involved in the processing of the protein in our diet, and extremely high levels of protein can be harmful over time. However, studies show that up to 3.5g/kg bodyweight per day does not cause negative side effects.4

If Youre A Strength Athlete
If you mainly lift weights, perform calisthenics or gymnastics, or do short, quick HIIT workouts , youll need a bit more protein to maintain and build muscle and keep body fat levels down.
Your level of protein may vary depending on your body type: if youre naturally broad and thick, youll most likely need a higher protein, lower carbohydrate diet, and if youre built more muscular and athletic youll be able to handle slightly more carbohydrates and less protein. If youre naturally thin and have trouble putting on muscle, youll most likely want to eat similar to an endurance athlete.
Your protein needs: 1-1.5g protein per pound bodyweight
Suggested macronutrient breakdown: 30-35% protein / 25-40% carbohydrate / 25-40% fat

But Thats A Pretty Big Range Isnt It
Sure, the recommended protein intake range for people who DO workout and ARE trying to improve their body may be a bit broad , but thats because different scenarios call for slightly different amounts.
However, an even 1 gram per pound is usually a perfectly fine middle of the road amount for most people. Honestly though, as long as you are within the recommended range, youre fine.
If you do want to get a little more specific, I explain how to narrow it down based on your body and your exact goals in my Ultimate Fat Loss & Muscle Building Guide.
Also worth mentioning now is that, in the case of people who are VERY overweight, you should use your target body weight rather than current body weight when calculating your daily protein intake in grams. The significantly obese are carrying way too much excess body fat for the math to work out accurately when their current weight is used.
So, if you fit this description , use your goal weight instead. Everyone else should still use their current weight.
Excess Consumption Of Protein
It’s perfectly acceptable to increase the amount of protein you eat, but there are, of course, limits to the amount you should consume. According to the Harvard Medical School, eating 2 grams of protein per kilogram of body weight or more could be bad for your health. Some of the negatives that can occur when consuming too much protein include:
- âHigh cholesterolâ, often associated with the consumption of too much saturated fat, which is found in animal products and other foods like coconuts
- âGastrointestinal system issuesâ, including diarrhea and constipation
- âKidney problemsâ, including kidney stones and kidney disease
- âIncreased risk of age-related diseasesâ, including heart disease and cancer
- âWeight gainâ
Consuming large amounts of protein over a short period of time likely won’t affect you in these ways. However, long-term consumption of a high-protein diet may negatively affect your health.
If you choose to consume a substantial amount of protein each day, it’s important to make sure that you still âeat a balanced diet.â In this case, that would mean choosing different types of protein, like fatty fish, eggs and plant-based proteins, as well as animal products. Consuming a variety of proteins will help increase the amount of nutrients in your diet, reduce the amount of saturated fat you’re consuming and be better for your overall health.

Protein is a type of macronutrient that is made up of various amino acid combinations. Meat, fish, and animal-based foods like milk, eggs, and dairy products are among the most common sources of protein in our diets. Any food that contains at least 10 grams of protein per serving is legally considered an excellent source. It is believed that consuming more protein promotes weight loss, muscle gain, and improved health. What you need to do to get a better protein diet isnt going to matter if youre not eating the right amount of calories. Planning your day ahead of time will provide you with a better idea of how many calories you will consume on a given day. Determine the nutrient density of your diet by looking for at least 10 grams per 100 calories for the most dense options.

What Can Happen If You Eat Too Much Protein

Some high-protein foods are less healthy than others due to additional fat and salt.
Processing excess protein can put pressure on the kidneys, with excess animal protein linked to kidney stones and, in people with a pre-existing condition, kidney disease. Some experts say too much protein may impact bone health and, according to the British Dietetic Association, excessively high levels of protein can cause side effects such as nausea.

Do You Need Supplements
You should be able to get all the protein you need from a healthy diet.
Protein powders like whey isolate and foods marketed as being protein-heavy are now commonplace, and protein shakes can add substantial amounts of extra protein to the diet.
For sportsmen and women, protein helps muscle development and recovery after exercise, but some studies say that a healthy diet alone can provide the protein needed for muscle recovery.
